How to Fill In a Weekly Sleep Tracker on Paper

Sleep Tracker filled digital layout on a warm background

Write the week, choose whether each row belongs to the morning you wake, then mark an overnight interval from bedtime to wake time. Explain what HRS means in your record: time in bed and estimated sleep are different. This page records information; it does not diagnose sleep problems.

Why an overnight record needs a clear definition

A line from 23:00 to 06:30 crosses midnight. If you subtract the clock numbers as if they belonged to the same day, the result is wrong. A visual overnight line can make that span easier to see, but a second problem remains: being in bed for seven and a half hours does not mean sleeping for all of them.

Before you begin, decide what you want to record. A simple schedule log can show bedtime and final wake time. A fuller sleep diary can also record time to fall asleep, awakenings, naps, medicines and perceived sleep quality. Those extra fields are not printed on this compact insert.

You can try the basic method with one line on plain paper. Write both times with AM/PM or use 24-hour notation, name the quantity you are calculating, and avoid interpreting it as a diagnosis.

The landscape layout has seven Sunday-to-Saturday rows and a continuous scale from 9 in the evening to 11 the next morning. A solid midnight guide separates the two dates without restarting the row. A pale-blue HRS area sits at the right.

Field What to write What it cannot establish
Week of Sunday date for the week The date convention for overnight rows
Weekday row One night's marked interval Whether you slept continuously
Evening-to-morning axis Start and finish positions Exact minutes if you only use printed hour marks
HRS A defined duration or estimate Sleep quality or a clinical conclusion

For consistency, this example assigns a row to the morning of waking. Sunday's row therefore describes Saturday night into Sunday morning. Other conventions are possible, but write yours on an accompanying note.

Record one night in five steps

  • Date the week and set the convention. Use Week of 10/04 and “row = wake morning” in your note.
  • Record exact times. For Sunday, write 23:15 and 06:45 in the note. The printed scale offers hour reference points; quarter-hour positions are approximate.
  • Mark the interval. Draw from 23:15, past midnight, to 06:45 on Sunday's row. Do not restart the line at the left edge after midnight.
  • Explain HRS. In the illustrated schedule log, 7.5 means the recorded bedtime-to-wake interval. If you estimate actual sleep instead, say so and retain the information used for that estimate.
  • Add context and review. Keep awakenings or an unusual schedule in a separate note. Use the record to recall the week, rather than to conclude that a particular routine caused a change.

A filled-in example

Illustrative example: Sunday and Tuesday show 23:15–06:45, with HRS 7.5. Monday shows 23:30–06:30, with HRS 7. The hours are bedtime-to-wake intervals in this example, not measured sleep. The remaining rows are unrecorded; they do not represent zero sleep.

The calculation for Sunday is 45 minutes to midnight plus 6 hours 45 minutes after it, totaling 7 hours 30 minutes. If the person also spent time awake, that remains part of the interval. A separate estimate of sleep would require more information.

The next step after review might simply be to gather the notes before a conversation about sleep. There is no requirement to make every line longer or every weekday look the same.

Three recording situations

A usual overnight schedule: record “23:00–07:00” and define the hours as an interval. A compact row may be enough for recalling times.

A night with awakenings: keep the visual interval, but add “awake approximately 00:30–01:00” in a note if you remember it. Do not silently present the full interval as uninterrupted sleep.

Shift work or daytime sleep: write the exact times outside the chart and use a fuller diary if the printed 21:00–11:00 range regularly misses your schedule. This is a layout limitation, not a judgment about the schedule.

Authoritative diary guidance and its limits

The NHLBI sleep diary includes information about sleep quantity and quality, medicines, drinks and daytime sleepiness, and suggests taking the diary to a doctor. JOYJOY's compact page does not reproduce that full diary and has not been validated as a clinical tool.

If the record is being used for care, follow the diary and recording instructions your clinician provides. This guide does not prescribe sleep duration, treatment or a target. The example values are synthetic teaching data.

Design notes: keep the night continuous

The approved layout uses one evening-to-morning axis and a separate pale-blue HRS writing block. Its midnight guide helps distinguish the two clock dates, while seven rows keep one side at a weekly scale. Both A7 and M5 retain this same job. The reverse is intended to read upright after flipping over the landscape binding edge. These are digital layout facts drawn from the approved master and source record; the tinted paper appearance, duplex alignment and physical fit still require QA. No personal sleep experience or product health effect is inferred.

Common mistakes and a weekly review

  • Calling time in bed sleep: label the quantity explicitly.
  • Changing row ownership midweek: keep one wake-morning or bedtime-day convention.
  • Plotting an out-of-range time at the boundary: retain the exact time in a note instead.
  • Reading blank rows as zero: blank means no record unless your key states otherwise.

Review whether the record is complete enough for its purpose. Add the missing context you remember, but leave uncertain details marked as uncertain. A clean-looking chart is less useful than an honest one.

Choose A7 or M5 for this page

Choose the size that matches your existing binder: A7 / Pocket is 80 × 120 mm with six holes; M5 / Mini 5 is 67 × 105 mm with five holes. Landscape pages read 120 × 80 mm for A7 and 105 × 67 mm for M5; these are the same finished page sizes turned sideways. The reverse artwork is rotated for the intended flip-up reading direction. A7 gives you a larger surface for handwriting. M5 makes the page smaller; it does not make every field larger or fit an A7 binder.

Compare the finished dimensions and complete hole pattern with a refill that already fits. Current listing specifications use 19 mm consecutive hole spacing; a matching number of holes alone is not proof of compatibility across brands.

Current listing prices checked October 6, 2026: A7 / Pocket $6.99 USD; M5 / Mini 5 $5.99 USD. The pack contains 15 double-sided sheets on 120 gsm paper. Binder, pens, stickers and other accessories are separate. Each side provides another page of this layout.

Allow 3–5 business days for processing where stated on the listing; processing is separate from transit. Digital product previews and public availability do not establish physical print, writing or binder-fit QA, or on-hand inventory. Check the current product page before ordering.

FAQ

Does HRS mean actual sleep?

Only if you explicitly choose and estimate that quantity. Bedtime-to-wake-time is an interval and may include time awake.

Which day owns an overnight row?

Choose one convention, such as the morning you wake, and keep it stable. The printed weekdays do not decide this for you.

What if I sleep outside the printed range?

Write exact times on an accompanying note instead of compressing them into the chart. Use a fuller diary if this happens regularly.
